Norwegian 4x4 Interval Timer: How To Set Up The 4:00/3:00 Protocol
The Norwegian 4x4 is the easiest famous protocol to explain and the hardest one to run off a stopwatch. Four minutes hard, three minutes easy, repeated four times. That is the whole session, and you can hold it in your head for about the first ten minutes.
Then round two hits and the arithmetic starts. Your watch says 18:40 and you are trying to work out whether that is deep into a work block or early in a recovery, while breathing hard enough that subtraction is genuinely difficult. Most interval timers do not help here either, because they were built around 30/30 and 20/10 patterns where blocks are short enough that losing your place barely costs you anything. On a 4x4, losing your place costs you a quarter of the session.
Set it up as four rounds of two phases, not twenty-eight minutes of clock
The setup is simple once you stop thinking of it as one long block. You want a work phase of 4:00, a recovery phase of 3:00, and a round count of 4. That is 28 minutes of intervals, and the timer should be the only thing that knows where you are inside it.
One detail that matters: the last recovery block. The classic protocol is four work blocks separated by three recoveries, so if your timer runs a full recovery after round four you get a three-minute cooldown you did not ask for. That is harmless, and honestly it is a decent cooldown. But if you want the session to end on the fourth work block, either set the round count to 4 and accept the trailing recovery, or build three rounds of 4:00/3:00 and add a single 4:00 block on the end.
Add a prep phase in front of round one. Thirty seconds is enough to get a bike up to resistance, a treadmill belt to speed, or your hand on the rail before the first hard block starts counting. Without it, the first minute of your first interval is spent getting to the effort rather than holding it, which is exactly the interval you least want to shorten.
Four minutes is long enough that pacing beats intensity
The 4x4 was developed around sustained work near maximum aerobic effort, and the practical version of that is: hard enough that the fourth minute is genuinely bad, easy enough that you can produce the same fourth minute four times. Most people go out too hard on round one and the session quietly becomes one good interval and three degraded ones.
This is where the timer earns its keep. A four-minute block is long enough to have an internal shape, and knowing where you are inside it changes how you ride or run it. The first minute is settling in, the second is where the effort starts feeling like work, the third is where you want to back off, the fourth is the one that matters. If you cannot see how much is left, you pace to the discomfort instead of the clock, and pacing to the discomfort means fading.
So set your timer to speak the halfway point if it can, or at minimum to give you a cue at the last thirty seconds. Knowing you have thirty seconds left is worth more on a 4x4 than on any short-interval session, because thirty seconds of a four-minute block is a genuinely different decision from thirty seconds of a forty-second block.
The three-minute recovery is a block, not a gap
Nobody times the recovery honestly. Left to yourself you will take four minutes when you feel bad and two when you feel good, and both of those work against the protocol, because the whole point of the fixed three minutes is that each work block starts from a comparable place.
Treat the recovery as a phase with its own instruction: keep moving, keep it easy, do not stop entirely. On a bike that means spinning at low resistance rather than coasting. On a treadmill it means a walk or a very easy jog rather than standing on the rails, which is what people default to when nothing tells them otherwise.
An audible cue at the start of the recovery block matters more than the one at the end. If you finish a hard four minutes and the timer says "recover" out loud, you drop the effort immediately and get the full three minutes at low intensity. If it says nothing, you spend the first twenty seconds gasping at your previous output and then wonder why the recovery felt short.
Run it off your wrist, not the clock on the wall
The 4x4 is usually done on a bike, a treadmill, a rower or a hill, and in three of those four your eyes are not on a screen. Long blocks make this worse, not better — with 30/30 you glance down constantly anyway, but with four-minute work blocks you can go a full minute without checking anything, which is exactly when you lose track.
Spoken cues and wrist taps solve it. Build the session once with 4:00 work, 3:00 recovery, four rounds and a 30-second prep, save it, and start it from the Watch. You get a tap and a voice at every transition and a round number you did not have to count. On an indoor trainer with a fan running, the wrist tap is the only cue that reliably gets through.
Set it up once and the 4x4 becomes what it is supposed to be: four honest efforts with three honest recoveries, where the only thing you have to decide is how hard the first four minutes should be so the last four minutes can match it.

The Norwegian 4x4 does not need a clever timer, it needs one that handles long blocks without making you do arithmetic. Four minutes work, three minutes recovery, four rounds, a prep phase in front, and audio at both ends of every block.
The protocol has survived decades of research because it is simple. Keep the execution simple too, and the only hard part left is the fourth minute — which is the part that was supposed to be hard.
